The clockwork exercise is simple yet effective when doing rehab for knees and glute muscles.
Stand on the affected leg, and point toward the different hours of a clock with the non affected leg. This helps to strengthen your quads, as well as your glute muscles as they have to be active in order to support your hips and legs throughout the exercise.

Exposing the knee joint in a controlled way to shear force. Majority of the time, we express initial force in the lower body with a positive shin angle. The best example: acceleration. Whilst repeated exposure to aggressive dorsiflexion in high volumes without building the foundation first will probably lead to pain and injury, we can slowly load this movement pattern, building resilient joints and surrounding musculature which is integeral to the stability of the joint.

My left knee sounds so nasty and the pain is doable but when it sounds like a hard bubble pushing out, that one hurts more. I just to to find something to build the muscle up again or something. Do any of the following apply to you? - you recently suffered a knee or ankle injury? - you have difficulty getting into a good squat position due to ankle or calf stiffness, tightness, or pain - you have knee pain when you try to perform a basic squat - you are rehabilitating after an ACL reconstruction?
If you have any injuries of the knee your quads are at risk for becoming weak and tight.
Squats on a decline ramp may be better for you right now.
The decline takes your ankle out of the equation by keeping you in a more plantarflexed position (like pressing down on a gas pedal motion) when you squat. This allows you to start working on strengthening those quads and restoring mobility and then we can address your ankle separately from the knee, and reintegrate a flat squat on ground later. .

-get it checked
-do the physio work
-after the rehab or training, some cold compressions are great
-feeling better? Do not push it until you have dominated the physio exercises and weight increases
- done physio? Do progressive incrementa in your weight addition and or exercise choices, for example dont do seated machine leg extensions when you can do other less stressing exercises.... DM IF YOU’D LIKE A SIMPLE YET EFFECTIVE KNEE LOVING AND PROTECTING ROUTINE
