Demonstrating a few hip flexors stretching techniques.
The hip flexors are a group of #muscles around the top of your thighs that connect your upper #leg to your #hip. There are quite a few hip #flexors, and the primary ones are: #iliopsoas #rectusfemoris etc.
#football #running and some other #sport may cause short #hipflexors.
#hipflexorstretch can be performed either active by #patient or passive by a #physiotherapist. Stretching are very effective #exercise to treat many #conditions including forward #pelvictilt #lowbackpain, #osteoarthritis and #sportinjuries.

🔥The kneeling hip flexor stretch is one that can be performed in many ways. Our bodies’ aptitude to take the path of least resistance often results in this stretch being performed with an accentuated anterior pelvic tilt causing excessive anterior joint capsule stress and excessive lumbar hyperextension (low back arching)❌

✅To fix these deficits, performing a posterior pelvic tilt can be done to more effectively isolate the iliopsoas and hip flexor complex without compensations (note as my low back arch is minimized once the tilt is performed)
.
✅To do this properly try to engage your glutes and core to perform an effective posterior pelvic tilt. Note how my stretch range of motion significantly decreases once a posterior pelvic tilt is performed. This is because I am now performing a more specific/isolated stretch.

🤕For those who experience patellar (knee cap) pain or have pain with kneeling try performing the stretch with your patella hanging off the edge of your mat. This will offload pressure on your patella.
.
.
🔑To emphasize quad musculature with this stretch, try performing with your rear foot elevated. This version is a more advanced stretch and the amount of quad involvement can be altered by adjusting the amount of knee flexion allowed. For those with a lot of mobility, you may be able to perform this stretch with your rear foot upright against a wall. It may be tougher to perform this more advanced stretch correctly.

So we know in an APT situation generally the hamstrings, glutes and abdominals are taken of their optimal contraction position and welp- that isn't great for strength.
.
We addressed working through muscles that are often 'tight' with yesterday's post and went through some motor re-grooving of pelvic tilting previously, so now we strengthen 💪🏻 .
.
🔹Targets: Glutes, Hams, Abs
.
Tons of ways to do this but my go-to progressions:
.
🎥Bridging Level I: 📍tilt into posterior positioning📍engage glutes📍raise hips to ceiling stopping when parallel to body📍don't arch back or flare ribs
🎥 Level II - add a march📍don’t let hips drop when switching sides📍keep low back neutral
🎥Hip Thrust:📍upper body resting on bench 📍neck, low back neutral (post tilt if you’re in APT)📍preform same bridge motion (check out for a great breakdown on this one)- 📍eventually add weight💪🏻

Idea for hams and abs: Chair Bridge, Nordic Curls & Elbow Plank, Plank Roll Outs
.
Loved the line that rehab shouldn't be easy, if you can rock through a billion bridges with perfect form- time to up the ante -no one improves in their comfort zone.
.
From this (p)rehab you can then start working into movements like squats, deadlifts, etc etc if that’s your thang...little tidbit on that coming later this week (hopefully🤞🏻😉)

ANTERIOR PELVIC TILT💫

APT describes a forward tipping of the pelvis that results in a hyperlordosis (arch) of the low back: sometimes you can follow this all the way down-stream👇🏻 the femur may roll internally, causing the knees to fall inward and the feet follow ending up pronated 👣.
.
Generally muscles that are "short/tight" are the: 🔹hip flexors (psoas, illiacus, quads, TFL)
🔹spinal erectors
.
Muscles that are "locked long" are the:
🔻hammys/glutes
🔻abdominals
.
Several issues with this in the hip region alone:
.
❌the low back develops a lot of shearing forces with this over arched position irritating things in the area but most noticeably that transition region from low back to pelvis region
❌your hip extensors may be weak so the low back starts taking over to initiate extension movements (more irritation)
❌ if your glutes aren't doing their thang-your hams🐽 and adductors take over, setting you up for upper leg issues🤕.

Is everyone in APT doomed for destruction? Nah, but if you find yourself in this position AND are experiencing low back/SI/hip issues, there may be some steps you can take to counteract it. Wanna know more? Hands up🙌🏻

HOW TO FIX YOUR ANTERIOR TILT!!! [Soft Tissue Protocol]

Here's a soft tissue protocol I designed by @vinnierehab to help fix your anterior tilt .
Here is an easy routine that hit the major muscles that tend to hold you into APT! . 👉🏼Note that it's not only shortened muscles that can benefit from foam rolling
.
The abdominals are locked in a lengthened fashion when you have APT and rolling them out will help shorten them from a tense locked long position. Also releasing the abs will make it easier for you to access the psoas!
.
MiQ APT protocol
1️⃣quads (shortened)
2️⃣abs (lengthened)
3️⃣psoas (shortened)
4️⃣erectors (shortened)
.
Do 30 secs per exercises, take your time with it and progress to 2 mins over the course of 2-3 weeks
.
👉🏼MAKE SURE TO GO SLOW + CONTROLLED while you're doing these exs❗️
We kinda did them a bit faster for the sake of fitting it into this 1 min video!

Muscle imbalances do contribute to this posturing but everyone* (*not accurate) forgets about motor patterning.
.
So I’m switching the lineup on ya this week- we’ll get to strength and stretch BUT if you can’t even figure out HOW to posterior pelvic tilt that’s gonna be an issue. Is my goal for you to be walking around in a posterior tilt? Nope! But I do want you to find a more centered neutral.
.
Super simple drill to run- you can stand against a wall but I find lying is perf for newbies.
.
🎥 if you’re already in APT there will be a big old space between your low back and the ground 📍to posterior tilt think of smooshing (yes) the space between your back and the floor 📍another idea: if you were a dog, you’re going to “tuck your tail” 📍if you need some tactile feedback 👉🏻place a towel under the low back and think of touching that with your back📍this should be non painful📍you should feel glutes and abs start to activate with posterior tilt 📍eventually you’ll want to bring this motion upright to translate it into real life

Hip Prehab👆🏼

📝Nothing new or crazy here- just two of my favorite higher level hip activation / warm-up / prehab movements.
.
🍑The side plank + clamshell is a serious glute activation movement. The glutes are one of those muscles that can respond well to isolation work.
.
🍍The supine leg whip is a long time favorite of mine. If you have issues like internal rotation discrepancies or lateral shifting in your squat, this movement might be helpful for you.
.
🍓Try these on a lower body day after your generalized warm-up but before your primary exercise or specific warm-up.
.
🍊Use higher reps and multiple sets. Just like regular training, in order to adapt and improve on prehab movements you need multiple reps/sets and fatiguing volume.

Hip stability🍍

📝One side stabilizes while the other side mobilizes. This is how our hips work in gait and that’s the goal of all of these exercises.

🌲Your first key here: maintain a strong foot position- at the end of the video I show how to dome your arch and activate foot intrinsic musculature. This is an important factor with hip stability: strength and stability starts from the ground up.
.
🌱Second key: maintain level hips. Don’t let your body shift all around. Try to keep one hip completely still while the other moves in an extremely controlled manner.
