Hip PAILs/RAILs External Rotation (Lead leg) ...................................................................... 🔹The intent is to work the posterior hip capsule. Assume the 90/90 position if you have the ability to do so. Extend from the spine while simultaneously reaching with forward with your chest. You should feel the stretch in the back side of the hip............................................................................... 🔹We are aiming to stretch for approximately 2 mins to find the true end range of the joint.
🔹Bring air into your lower abdomen and trap it down there (creating intraabdominal pressure) Spill that tension into the rest of the body as systematically and detailed as possible. This should be maintained for the duration of the contractile phase of the "exercise"............................................... 🔹PAILs contraction- Start putting force into the floor from your ankle through your knee in a gradual fashion. Starting light and ramping up to a maximal safe pain free contraction. Hold for 10 seconds.
🔹RAILs contraction - Attempt (most of you won't be able to) to lift your knee and ankle off the floor while maintaining irradiation (tension) and position. The contraction is what we are after! Hold maximal safe pain free contraction for about 10 seconds.
🔹Sit deeper into newly acquired Range and start deep diaphragmatic breathing. I like in on a 4 count out on an 8 count.
🔹Repeat! This is very fatiguing, so start with a couple and progressively build up!

Trained deadlifts today for my main workout and followed it up with some FRC work on the Shoulders. Used PAILs/RAILs for expansion of ROM in Flexion and Extension. After I cleared some new ROM, I worked within these new ranges with passive range lift offs in order to start developing strength/control so I can begin to own these new ranges. Nicola has been very dedicated to maintaining her body for her quasi recent switch to the powerlifting scene. She's a student of the sport and soaks up any knowledge I give to her.
