This is a fun and efficient circuit of exercises that trains the qualities of mobility, strength, and power. My aim was to provide a series such that:
.
1️⃣ Each exercise builds on the previous one.
2️⃣ You can cycle through easily in a circuit, with the earlier exercises doubling as mobility AND active recovery from the more taxing strength and power exercises.
.
In order seen:
🏋️ STANDING RAIL PULL: my favorite part of the series! Imagine you're holding onto a rail in front of you. Grab tight and pull yourself towards the rail so your back flattens, then actively pull further into hip and knee flexion until you're in a deep squat. Don't lose tension - keep gripping tight and push your hips back away from the rail until you are back where you started. 2-4 reps.

🏋️ SEATED HOVERS: hug knee to chest tight to limit compensation. This exercise helps you gain control of your hip flexion, very important for what's next. 2-3 reps per leg.
.
🏋️ SUMO DEADLIFT. Tight grip, flat back, drive hips forward to come up. 4-6 reps.
.
🏋️ HIP SWINGS: make sure you have adequate hip mobility, AND that you can control the momentum of the dumbbell/kettlebell! Pull weight back as if hiking football. Use only hip power to drive the weight. 5-8 reps.

NOTES:
👉 In my haste to fit this all into one minute, I left out single leg deadlifts accidentally! Oh well, it doesn't fit into the vid anyway - but check it on YouTube!

👉 Rep ranges depend on the load you are using and your ability to recover and maintain form. I did 5 rounds today. As fatigue accumulates, you may want to do more reps of the mobility work - if you're doing it right they're not easy, but they are less taxing than the others.
.
👉 I'm limited right now in my home dumbbell collection - while the deadlifts are still effective, this isn't a true strength load for me. But that just meant I could do the series with less rest today! Use what is appropriate for you.

Improve your shoulder flexion.

I use this shoulder flexion PAIL (progressive angular isometric load) to capture the last few degrees of overhead mobility I need to stay resilient during my olympic weightlifting training.
.
In quadruped, use a bench to prop your arm up into flexion. Take 4 seconds to irradiate tension and drive your arm into the bench.
.
After maxing out your effort, lift your support hand and hold for 5-10 seconds. Don't let anything else move. Keep your pelvis tucked! (Aka keeping ribs down).
.
The further you go, the more you bias your joint capsule. Start with your tricep on the bench, move to your elbow, forearm, and then wrist.
.
For the extreme athlete looking to get more out of their shoulder girdle, do these while keeping your knees of the ground.
