🇧🇬 BULGARIAN SPLIT SQUATS 🇧🇬 -
💡The Bulgarian split squat is a great exercise to hit your quadriceps and glutes. However, the angle of your torso plays a big role in determining which muscle gets more emphasis -
🍑 To emphasize the glutes more, you would want to utilize a forward torso lean (about 25-35 degree angle). Make sure your brace your abs as you descend.

🏋🏻‍♀️If you were to try to keep an upright torso while preventing your knees from going past your toes, this *may* result in a hyperextended back which would cause an anterior pelvic tilt 🚫, taking the emphasis off your glutes.

🏹Do not worry about whether or not your knees go past your toes, as everyone's body anatomy is different. What matters most is whether or not you get a full range of motion and feel a deep stretch in the gluteus muscles.

🤜🏼You can do anywhere between 8-12reps for 3-4 sets for this exercise. If you're new to this movement, make sure to start with body weight before progressing to heavier loads. -
❗️As the Bulgarian split squat is extremely taxing on your glutes, it would take at least 3-5 days to recover from. Hence, you would want to perform the movement at the end of the week to allow for your muscles to recover during the weekend.

📍 HOW TO MAXIMIZE MUSCLE GROWTH 📍

You will see a plethora of things marketed towards muscle growth on the internet, because lets be honest… Everyone would love to have a little more muscle. But, I can promise you if you focus on these five things that I’ve outlined you will put on more muscle than any “muscle building stack” you’ll find at GNC.

1️⃣ Quality Sleep. Emphasis on quality, not playing on your phone till the moment you close your eyes to sleep. If you are going to be on your computer or phone before bed, use the “night shift” mode to block the blue light. Relax, unwind, and truly get 6-8 hrs of sleep.

2️⃣ Eat in a Calorie Surplus. Multiple your current bodyweight by either 15, 16, or 17 depending on how deep of a surplus you desire to be in. Whatever that total is, use that as your calorie goal each day! This will give you the nutrients to perform at a higher rate in the gym and to build muscle tissue!

3️⃣ Eat adequate protein. Protein is going to rebuild & strengthen the muscle tissue that you break down during your training sessions. For my clients, I will shoot for the upper end of the recommendation of 1.2-2g of protein per kg of bodyweight. In my experience, I’ve found this to be best!

4️⃣ Follow a Resistance Training Program! This is BIG. This gives you direction in the gym and is extremely more productive than just walking into the gym and training whatever muscle group you feel like. Have a plan, execute on that plan, and reap the benefits.

5️⃣ BE PATIENT. This is not an overnight thing, this is years upon years of consistent effort and work. -

Sometimes it doesn't matter WHAT you do, you will always attract criticism. 🤷‍♀️ This is especially true when you are changing your lifestyle to live in a way that is slightly removed from the 'norm' (whatever that is).

When you decide to quit dieting, you might be surprised at just how many critics you attract! 😐 It can make it difficult to carry on doing what you're doing at times.

Friends or slimming club members that you've known for years might take offence to the fact that you've decided to ditch the diet. You might need to be prepared to lose a few people from your life in order to move forward.

I take criticism on a daily basis from all angles.

People actually take time out of their day to e-mail me to tell me just how bad a job I'm doing at helping people. Seriously.

The thing is, you can decide whether or not you listen and believe.

You get to decide how you react. 👍

So if you have any critics at the moment trying to knock you down, my advice would be to carry on doing as you're doing and ignore any negativity. Only you know what is right for you - and the people who support you are the ones who need your energy.

DAY 70 - Finding what works🤔

Trying to hit 1700 kcal per day is proving more tricky than I thought. Avoiding calorie bombs (high calorie, not helpful, habit food) isn't too bad actually. I can spot them a mile off now
.
What I'm challenged by is the times when, I just fancy a little something sweet/satisfying but not a meal. Mostly I'll just go without at those points to get where I'm going short term (remember this next phase is short term, aggressive experiment)
.
Found these rice cakes today, rice thins covered in dark chocolate 🍫 pretty tasty surprisingly and 56kcal per thin. I had one, wasn't satisfied, it's a fucking rice cake after all. But itch scratched for little impact, and move on 😂
.

📍Unfortunately, despite what many "GURU's" may tell you, you can't actually target WHERE you lose fat.

📍Based on your individual genetic profile, you may be more susceptible to carrying fat in your stomach, lower body, chest, arms, etc. or even in your joints.

📍There's not much you can do about where your body distributes its fat, but there *are* ways to reduce fat in these areas and even change their appearance through muscle building.

🚫 Please take note how there are no planks, crunches, or any other ab exercise listed. That's not to suggest you shouldn't incorporate them but do so with the knowledge that it will work the muscles under the fat and won't burn fat in your abdominal area.

2️⃣ Include protein & veggies in every meal

⭐️ The truth is that both Cardio & Weights have their place along your fitness journey. And as you can see, both have some incredible health benefits that’ll not only help you look good, but FEEL better too.

🔥 Now, let’s talk a bit about cardio just briefly.
⠀⠀
Cardio is fantastic for burning additional calories, increasing the size of your calorie deficit in a fat loss phase and can be great for stress relief and cardiovascular health (duh!).

However, depending on your goals, you might elect to do more or less cardio. Like if you’re a marathon runner, doing more cardio vs. weights makes a lot of sense.
⠀⠀
💪🏼 Now, if we’re discussing strength training and lifting weights, then here’s what’s important to know:
⠀⠀
Lifting weights is best for building muscle (shaping and “toning”), improving strength and posture, and ultimately burning more calories at rest.
⠀⠀
This means that strength training is great if you want a bigger booty, leaner arms, or a more powerful bench press or deadlift.
⠀⠀
😄 So, the bottom line is to do both!
⠀⠀
🙈 HOWEVER, the real question is HOW MUCH of both?
⠀⠀
Simply put, if your primary goals are cardio-centric, doing cardio 3-5x per week and lifting 2x per week for 45-75 minutes largely makes sense for a broad population.

And if you’re primary goals are strength/muscle focused, lifting weights 3-5x per week for 45-75 minutes and doing cardio 1-2x per week is likely optimal.
